Why Agility Ladders Won’t Make You Quicker (And What Will)

Agility ladders are everywhere, but the science says they’re not enough. Here’s why reactive agility and technique matter more, and exactly how to train them.

One Stat That Should Change How You Train

Here’s a number that should stop you mid-rep: in a 2026 randomized trial, computerized agility training improved choice reaction time by 6.9%, while rope ladder training improved it by just 0.7% (Zhang et al., 2026). That’s a tenfold difference. Yet walk into any gym or sports facility and you’ll see athletes dutifully skipping through ladders, convinced they’re building the quickness that wins games. I’m here to tell you: they’re mostly wasting their time.

The Ladder Myth

Don’t get me wrong—agility ladders have a place. The National Strength and Conditioning Association (NSCA) notes they improve footwork, coordination, and multi-directional speed. But here’s the catch: ladders teach you to move your feet in a predictable pattern. In a real game, the opponent doesn’t follow your script. The scientific definition of agility, proposed by Sheppard and Young (2006), is “a rapid whole-body movement with change of velocity or direction in response to a stimulus.” That stimulus—the reaction to a defender, a ball, a sudden gap—is the missing piece in most ladder work.

Research backs this up. Matlák et al. (2016) found that pre-planned change-of-direction speed and reactive agility share almost no common variance (r = 0.03 to 0.18). In other words, being great at a 5-10-5 shuttle doesn’t mean you can react to a live opponent. And Scanlan et al. (2014) showed that in basketball, response time—the cognitive part—was the sole predictor of reactive agility time (R² = 0.58). So if you want to be agile in a game, you have to train the brain as much as the feet.

The Counterargument: Ladders Build the Foundation

“But ladders improve coordination and footwork, which are foundational!” I hear it from coaches all the time. And there’s some truth: the NSCA recommends starting at 50-60% of max speed to master form, and drills like high knees and the Ickey shuffle do enhance lower-body quickness. But here’s the problem: ladders train movement in a straight line, with no decision-making. They don’t force you to read, react, and re-accelerate in a game-like context. As the NSCA itself notes, ladder drills are not a substitute for strength training or plyometrics—and I’d add, not for reactive agility either.

Even worse, ladders can give you a false sense of progress. You get faster at the ladder, but that doesn’t transfer to the court. A 2026 meta-analysis of 22 studies (Ji et al., 2026) found that SAQ training—which includes ladders but also reactive drills—did improve pre-planned change-of-direction speed (SMD = −0.71). But notice: that’s pre-planned, not reactive. For true agility, you need the cognitive component.

What Actually Works: Reactive Agility and Technique

So what should you do instead? The evidence points to two things: reactive agility training and proper technique work.

Reactive agility training means drills where you respond to a cue—a light, a partner’s movement, or a ball. Zhang et al. (2026) found that computerized, perception-action-coupled training produced larger gains in foot speed and reaction time than ladder training. And it’s not just for athletes: a 14-week study in older adults (de Lima et al., 2023) found that adding a cognitive task to ladder training—like verbal fluency—improved executive function and memory, but only in the dual-task group. The brain needs to be challenged, not just the feet.

Technique also matters, especially for injury prevention. The University of Salford researchers point out that a wide lateral leg plant during a side-step cut speeds up the change of direction but also increases knee abduction moments—a risk factor for ACL injury. Coaching foot-contact and braking strategies to limit knee valgus and lateral trunk lean can reduce hazardous knee loading. In fact, an 8-week change-of-direction technique training program (Mohr et al., 2024) reduced ACL injury-risk markers during a 135° cut. So technique isn’t just about performance—it’s about staying healthy.

My Recommendation: Ditch the Ladder (Mostly) and Train the Brain

Here’s what I’d actually do, and I’m not shy about it: stop making the agility ladder the centerpiece of your agility training. Use it occasionally to warm up footwork, but spend most of your time on reactive drills and technique work.

For athletes, I’d prescribe:

  • Reactive agility drills: partner mirror drills, light-based reaction drills, or small-sided games that force decision-making.
  • Technique work: practice side-step cuts with a focus on knee position and trunk lean, using video feedback.
  • Strength and plyometrics: don’t neglect lower-body strength—it correlates with change-of-direction time (Chen et al., 2023).

For older adults, the same principle applies: add a cognitive element to your agility ladder work. The dual-task benefits are real (de Lima et al., 2023).

In short, agility is a brain game as much as a foot game. Train it that way.
